Field tests give a useful estimate. The Cooper test asks you to run as far as you can in twelve minutes. A shuttle test works well for team sports. Both give a number you can track over time. They are less exact than a lab test.
Scores depend on age, sex and sport. A trained amateur football player often sits in the mid fifties. Untrained adults sit much lower. The absolute number matters less than the direction it moves.
Build a large easy base first. Then add four to six intervals of three to five minutes near your top effort. Keep one threshold session a week. Sleep and fuel properly. Retest after eight to twelve weeks.
